Training around a desk-bound week
A River Valley week is often a desk week with a gym hour attached, not the other way round. If we write a plan that assumes you leave the office at 18:00, walk ten minutes, and arrive ready to squat, the plan will fail on the first late client call. The honest unit of programming is the week you actually live: the commute on the Thomson–East Coast Line, the dinner that starts at 20:30, the morning you can reach Great World at 06:30 because the rest of the day will not give you an hour.
Put the sessions where the diary already has holes
Three sessions is the usual beginner load. Those three should sit in holes that already exist. For many people that is an early slot on Monday, a lunchtime mobility hour on Wednesday, and a strength hour on Thursday or Friday before the weekend fills up. We would rather you keep those three than chase a “perfect” Tuesday and Thursday split that dies every time a meeting overruns. If the only honest slots are two, we write two. Adding a third class because the timetable looks complete is how people miss Thursday and try to make it up as a heroic Saturday.
The screen matters here because a desk week changes the warm-up more than it changes the primary lift. Hip extension, upper-back work and a few minutes of easy breathing are not extras. They are how Friday’s squat is not spent undoing five days of sitting. If you skip that block to “save time”, the time reappears as a position that will not load.
Do not collect unfinished sessions
When a week breaks, slide it. Do not stack Thursday’s lower body onto Saturday’s conditioning because the calendar looks empty. Sleep is part of the load. A late dinner in the CBD plus a 06:30 class the next morning is a pair we will sometimes refuse. Conditioning density comes down in a week of late nights before strength volume does. The point of a full-service studio is that the training sheet, the eating habit and the recovery note can see each other. A desk week is the usual test of whether they do.
Walk after lunch when you can. It is not a training session and we do not log it as one. It is how a hip that sat all morning is less of a surprise at 18:30. Indoor shoes stay in the locker so the barrier to walking into #02-14 is not a bag you forgot. None of this is a personality lecture. It is how a Singapore work week and a barbell week occupy the same diary without one eating the other.

Why we start every plan with five movements
Every plan at Sggymlifestyle is built around five patterns: squat, hinge, press, pull, and a gait or carry. Accessories exist to support those patterns. They are not a tour of the room. We start here because a person can look “busy” for twelve weeks and still not own a hinge, which means the next twelve weeks will be spent managing the same back that the first block was supposed to leave alone.
What the five actually are
A squat is a squat whether it is a goblet, a front bar or a split stance. A hinge is a hinge whether it is a Romanian deadlift, a kettlebell or a cable. A press is overhead or horizontal, loaded in a way the shoulder range from the screen can repeat. A pull is a row or a pulldown or a hang, chosen so the upper back that sat all day has a job. A gait or carry is a walk with a load, a sled, or a simple march — the pattern that tells us whether the other four have anywhere to go when you leave the studio.
We do not need twelve variations in week one. We need a version of each pattern you can repeat with a tempo we can see. If the screen showed that a barbell squat is not ready, the squat still exists; it lives in a goblet or a box until the range and the brace catch up. That is not a demotion. That is the method refusing to load a position you do not own.
Why five, not a new theme every week
Novelty is a poor coach. If the primary changes every visit, we cannot tell whether a position improved. Four-week blocks exist so volume can rise on the same pattern before intensity does. A deload is planned. People who already train sometimes arrive with a folder of workouts and no repeated hinge. We keep some of their current work so the change is a rewrite, not a wipe, and we still name the five so the folder has a spine.
Conditioning and mobility sit beside these patterns. They do not replace them. A rower interval does not count as a pull. A stretch class does not count as a squat. If you only have two sessions, those two still contain the patterns that the screen said were limited. The other three wait. That is a smaller week, not a failed week. The review at week four is where we decide whether a sixth movement is even interesting. Usually it is not. Usually the hinge still needs the eyes.

Eating out in Singapore without derailing a training block
Most of the people who train at Great World eat out more days than they cook. That is a logistics fact in this city, not a character flaw. A nutrition month that begins with a seven-day meal plan written for a kitchen you will not stand in is a month that ends at the first hawker queue. We coach one habit at a time, using the stalls and food courts you already visit.
Build the plate in the queue
Look at the protein you can see: fish, chicken, tofu, eggs, a lean cut. Then decide whether the rest of the plate is rice, noodles or a soup. Soups and grilled or steamed dishes usually leave more room in the day than a plate that is mostly fried. You do not need a banned list. A fried dish on a Friday is not a collapsed block if the habit you picked — protein at lunch, a drink without sugar, a dinner that still leaves room for sleep — is still true on the other days.
Drinks are the quiet load. Sugar in a cup does not announce itself the way a second plate does. For many people the first change is a drink without sugar because it survives a queue and a meeting. If you train in the late afternoon, eat some protein before you walk into the mall so the session is not done on a long empty stretch from breakfast. If you train at 06:30, decide the night before whether that is a small breakfast or a session done fasted, then keep the decision for the block.
Food courts follow the same logic
Great World’s own food court is not a special case. Protein, starch, cooking method, then eat. We would rather you eat a complete plate you can repeat than skip lunch and raid a snack shelf at 16:00. Client dinners are part of a Singapore week. We do not write a rule that forbids them. We write what the other six lunches look like so one dinner is not the whole story.
This is general nutrition coaching. We do not diagnose or treat medical conditions and we do not manage clinical diets. If that is what you need, we will refer you to a doctor or an accredited dietitian. If you already work with one, we match training hours to the eating window they set. We do not sell supplements. The month costs S$180, or S$140 with a training package, and it is a set of check-ins, not a personality makeover. The test of the month is whether the one habit is still true in week six, not whether a scale moved in seven days.

Heat, humidity and pacing your conditioning
Singapore does not give us a dry season that makes intervals free. The studio is cooled, but you still arrive from a wet street and you still leave into one. Heart rate in this climate is a noisy number. It rises because the air is wet, because you walked from the T line, because the class before yours left the floor warm. If we treat every high number as a character test, we will write conditioning that looks impressive and leaves nothing for Thursday’s lift.
Cut density before you cut the lift
When a week is humid, or when a person arrives already soaked, we cut interval density first. Fewer hard minutes, longer easy minutes, same rower, same bike, same sled. Strength volume stays on the sheet unless sleep has also collapsed. Outdoor finishers are rare. A podium in the sun is not a conditioning venue we discover at 12:15 on a corporate visit; it is a format we change on the scoping call.
Early Bird Low-Impact exists partly for this reason. It is a morning class without jumping and without heavy axial load, and it is also a class that does not ask you to match a 19:45 interval pace after a full wet day. Boxing conditioning is paced rounds, not a fight camp. We scale the work before we scale the story you tell yourself about the work.
Water, arrival, the walk in
Hydration is ordinary water. We do not sell a bottle plan. People who train at 06:30 and people who train at 19:45 get different warm-ups because one walked in from a cooler morning and the other walked in from the evening heat. Arrive five minutes early so that walk is not the first interval. Indoor shoes on, outdoor shoes in the locker, bottle filled from the filter in the room.
If a clinician has limited impact or a joint, humidity is not an excuse to ignore that limit and it is not a reason to skip the week. Tell us on the form. We will put you on the low-impact hour or rewrite the finisher. Progress in conditioning is whether you can repeat the piece next week, not whether you “emptied the tank” on a Tuesday and needed Wednesday off. Empty tanks make poor colleagues and poor lifters. The climate is already doing some of that work. We do not add more for atmosphere.

Coming back to the gym after a long break
Months or years away from a gym is a common first email. The first block is a return, not a test of what you used to lift. People remember a number from 2019 and want it on the bar in week two. That number is not a programme. It is a memory. We rebuild positions, then load. If a clinician cleared you after an injury, we read that note before we write the week. There is no penalty for starting light. There is a cost to starting heavy: a week of soreness that you then use as a reason to disappear again.
What the first four weeks are for
The screen looks at ranges and patterns, not at a one-rep maximum. You will squat, hinge, press and pull in versions you can repeat. Conditioning stays shorter than it will in later blocks. Three sessions is enough. Two is enough if the diary is still finding its shape. We log how the session felt and whether sleep held. We do not add a fourth day “to catch up”. Catching up is how a return becomes another break.
Barbell Foundations is a useful room if the bar itself is the gap. 1:1 is the useful room if the gap is confidence, an awkward timetable, or a note from a physiotherapist that needs eyes. Small-group strength waits until the patterns are yours. Joining a class of eight on a heavy lower-body day because a friend already goes is how people feel lost and do not come back on Thursday.
What we will not do
We will not write a transformation story with your name on it. We will not weigh you as theatre. We will not compare you to the person who did not take a break. Progress photographs are optional and stay off this website. The four-week review repeats the limited parts of the screen and decides whether the next block adds volume or holds the line.
If the break was medical, the clinician stays in the loop. If the break was a child, a closing, a move to a new job in the CBD, the diary is the loop. Tell us which it is on the form so the first reply offers a screen hour that fits. Coming back is ordinary work at Sggymlifestyle. The studio opened in 2026 with that work already in the plan, not as a special programme with a countdown clock.

What a movement screen actually tells us
The movement screen is sixty minutes on the floor. It is not a fitness test and it is not a diagnosis. We look at ankle, hip and shoulder ranges, a squat and a hinge, single-leg control, and breathing. You fill a short questionnaire on recent load, sleep and past injuries. You lift light. The numbers we write down are ranges and how a pattern changes under a small load or a pause. We are not hunting a personal record on day one.
What it can tell us
It can tell us which pattern should be the primary in week one, which pattern needs a regression, and whether a barbell is even the right tool yet. It can tell us whether a group class is a fair place for you this month, or whether 1:1 is the honest format until a position repeats. It can tell us whether a clinician should see you before we load anything, because some pain does not belong in a training room. It can tell us how to warm you up after a desk day so the first lift is not a surprise.
It can also tell us what a usual week can carry. A person who can only give Tuesday and Thursday should not leave with a four-day sheet. The questionnaire is as much a part of the screen as the squat. A clever programme that does not fit River Valley is not clever.
What it cannot tell us
It cannot tell us your future results. Figures on this site — three sessions, eight people, sixty minutes — describe how we plan a block, not a guaranteed outcome. The screen cannot replace a doctor or a physiotherapist. We will not read a scan. We will not name a condition. If something hurts in a way that is not training soreness, we stop and refer. The screen cannot see a habit you have not told us about. If you eat at 23:00 and sleep four hours, say so; the hinge will not confess it for you.
You leave with a spoken outline and a written note the same day. Within forty-eight hours we send a four-week draft. The S$60 fee is credited if you buy a package within fourteen days. That is the whole transaction: an hour, a note, a draft. No lock-in, no biography of a coach, no review score. If you want to know what we saw, read the note. If you want to know what we will do next, read the draft. Then we train, and in four weeks we look at the same positions again to see whether the plan was true.
